How Many Calories Does Running Burn?

Running is one of the most calorie-intensive activities available. As a rough rule of thumb, most people burn about 80–140 calories per mile depending on body weight and pace — a heavier person burns more calories covering the same distance than a lighter person. A practical approximation many runners use: you burn roughly 100 calories per mile regardless of how fast you run, because a faster pace means the same energy cost is spread over less time. More precise calculations use MET (Metabolic Equivalent of Task) values adjusted for pace and body weight.

The MET Formula Explained

Exercise calorie burn is calculated using MET values: Calories = MET x weight in kilograms x time in hours. Running METs vary significantly by pace — a slow jog at 5 mph has a MET of about 8, while running at 8 mph has a MET of about 11.5, and sprinting above 10 mph reaches MET values of 16–23. This calculator uses pace-adjusted MET values to provide a more accurate estimate than simple flat-rate formulas.

Net vs. Gross Calorie Burn

Most running calculators show gross calorie burn — the total calories burned during the run. Net calorie burn subtracts the calories you would have burned anyway doing nothing (your BMR for that time period). The difference is meaningful for short runs: a 20-minute run burns about 200 gross calories but only about 160 net calories after accounting for 40 calories of baseline metabolism. For longer runs and weight loss calculations, gross calorie burn is the more commonly used figure.

Does running speed affect calories burned per mile?

Surprisingly little. The net caloric cost per mile is relatively constant across a wide range of paces — faster running burns more calories per minute but you cover the mile in less time, roughly balancing out. However, high-intensity running produces a greater post-exercise oxygen consumption (EPOC) effect — you continue burning slightly more calories for hours after a hard run compared to a slow jog.

Does running on a treadmill burn the same calories as running outside?

Very nearly the same on flat terrain. The main difference is air resistance — running outside, you push against air, which adds a small calorie cost. A 1% treadmill incline is often recommended to simulate outdoor running air resistance and produce comparable calorie burn. Significant outdoor elevation gain and loss will also affect calorie burn compared to flat treadmill running.

How does body weight affect running calorie burn?

Heavier runners burn more calories per mile because they must move more mass over the same distance. A 150-pound runner burns roughly 100 calories per mile, while a 200-pound runner burns about 133 calories per mile at the same pace. This is why weight loss from running is self-limiting to some degree — as you lose weight, you burn fewer calories per mile at the same pace.

Running burns significantly more calories per minute than walking. Per mile, running burns about 30–40% more calories than walking. For a 150-pound person: running a mile burns roughly 100 calories, while walking the same mile burns about 65–75 calories. If time is limited, running is more calorie-efficient. If joint health or fitness level is a concern, walking is a perfectly valid and sustainable alternative.

How many miles do I need to run to lose a pound?

Very roughly, 35 miles — since a pound of fat requires a deficit of approximately 3,500 calories, and running burns about 100 calories per mile. However, this assumes no compensatory changes in appetite or activity. In practice, many people find their appetite increases with higher running mileage, partially offsetting the calorie burn. Running combined with diet awareness is more effective for weight loss than running alone.
